    Training Exercises

    Lateral Raise

    Stand shoulder width apart with weights in hands and palms facing down.
    Slowly move straight arms to sides until parallel to floor.
    Return to starting position.

    Overhead Push

    Stand shoulder width apart with weights in hands and bent elbows lifted to shoulder height.
    Push arms up until both arms are fully extended.
    Return to starting position.

    Shoulder Rotations

    Stand shoulder width apart with weights in hands and bent elbows lifted to shoulder height. Hands point forward with palms facing down.
    Rotate shoulders until hands point up.
    Return to starting position.

    High Knee Walk

    Walk in place with active arms and weights in hands. Lift hip and knees high.

    Reverse Flies

    Stand with feet shoulder-wide apart with weight in hands. Bend forward slightly.
    Extend straight arm towards side and lift weights up until arms are parallel to floor.
    Return to starting position.

    Biceps Curls

    Begin in standing position with one foot slightly in front. Hold dumbbells in hand and palms facing up.
    Bend elbows and lift dumbbells up.
    Return to starting position.

    Walking Lunge with arms sidewards

    Stand with feet shoulder-wide apart with weight in hands.
    Perform large step forward while extending arms towards sides and lower body until thigh is parallel to floor. Don't move knee forward of toes.
    Return to starting position.

    Arm Circles

    Begin in standing position with arms extended to sides.
    Rotate arms in small circles.

    Runner

    Begin in standing position with weights in hands.
    Dynamically move one bent arm forward while moving one bent arm backward.

    Triceps Kickback

    Begin in standing position with one foot slightly in front.
    Holdweights in hand with elbows back.
    Slowly extend lower arms to back until fully extended.
    Return to starting position.

    Triceps Extensions

    Stand shoulder width apart with elbows facing up. Bend elbows and hold weights behind head.
    Slowly extend lower arm to until fully extended.
    Return to starting position.

    Walking Lunge

    Stand shoulder width apart with weights ind hands.
    Perform one large step forward and bring diagonale arm to front.
    Return to starting position.

    Alternating Rows

    Begin in standing position with knees slightly bent. Hold weights with straight arms.
    Slowly pull one weight upward until upper arm is parallel to floor. Return to starting position while lifting other arm up.

    Overhead Lifts

    Lie on back with legs bent. Hold weights in hands with arms extended arms towards ceiling.
    Move straight arms to back and slowly lower weights until arms are parallel to floor.
    Return to startig position.

    Side Bends

    Stand shoulder width apart and hold weights with your hands next to body.
    Bend towards side.
    Return to upright position.

    Squat Thrusters

    Begin in squat position with arms bent and weights next to shoulders.
    Extend your knees and straighten arms until fully upright.
    Return to starting position.

    Lunge Twist

    Begin in lunge position. Hold weights in hands in front of body.
    Alternately rotate upper body to left and right.

    Arm Raises Front

    Lie face-down with both arms extended to front and dumbbells in hands.
    Slowly raise and lower straight arms.
